The Best Offseason Rugby Schedule Here are 2 of my favourite weekly splits, to develop speed/strength and fitness whilst your games/training are off! If you have the ability to hit a session every day of the week, these will work fantastic. Some of you may have more or less time available, in that case think about combining some sessions or adding some extra volume somewhere. Notice that we do not completely neglect a quality, I don't want you to return out-of-shape going into preseason. Find the minimal dose you need to maintain or improve, apply that and then allow your weaknesses/focus points to take up the rest of your energy. Obviously, there is no "best split" that applies to 100% of cases. These are 2 examples that I have implemented into hundreds of players so far, and seen great results from. Finding something that is detailed/super specific to your goals, schedule etc. will ALWAYS provide better results than something general/more generic. Improving speed, power and strength for Rugby It's hard to get it all in the week right? Running on sore legs is never fun. Hitting sessions when fatigued doesn't do much good either. So we need to organise our training in an effective way. You CAN improve everything at once, especially as a beginner to training, but it will be slower for each quality vs prioritising it. You can even make a case for hitting things 3 x a week. So speed/agility 3/x a week. Or uppers 3x a week. Or lowers 3 x a week... But don't try and hit everything 3 x a week. Examples: - Strength/size focus Lowers, Uppers, rest, Lowers, Uppers, Speed, Rest - Running/Speed Focus Speed, Uppers, Lowers, Rest, Speed, Full Body, Rest And if you open up to the possibility of double sessions (2 per day) the opportunities are endless. If you want to guarantee you get the schedule right (and every exercise, set, rep...) get involved with one of the programmes I run. How to get faster for Rugby There are a few key areas you need to work on If you aren't doing all of these, start getting at them and you will notice improvements. Here's some extra info on sets/reps etc.: Strength Work: - Produce more force with compound movements at 3-5 sets of 3-5 reps - Build capacity and muscle with 2-3 sets of 5-10 reps Power/Stiffness Work: - Build power with 3-6 sets of 1-3 max effort reps - Build tissue stiffness with 2-5 sets of 3-10 reps Speed Work: - Build up to a few max effort reps of distances ranging from 10m-50m - Try a handful of distances, start positions and directions per session. Try hitting each of these once or twice per week, you can build volume, intensity and frequency over time so don't bite off more than you can chew from the start. If youre a beginner or intermediate, or even advanced level of strength or fitness…you need to focus on making big general improvements. The sport specific and position specific stuff comes from your training on the pitch. If youre a forward, you should focus on your general strength and then spend time scrummaging or on a scrum machine. Not doing funky scrum looking exercises in the gym. If youre a back, you should probably spend fime getting strong and powerful, and then getting on the pitch and doing agility/steps/ 1v1s…not some weird resisted step in the gym. Its not that this stuff doesnt make improvements…it just doesnt make the same level of improvement you can get from splitting up the two. Dont limit yourself or waste your time. These props back squatted 160kg+ before they even consider a quater squat… #rugby #training #strengthandconditioning #coach #caradocconditioning #gym

Speed, Agility and Fitness For Rugby Players Details: -- Prep - Wall Switches - Pogo Hops - Hip Projections - Hip Projection to Wall Switch - A Skips --Speed/COD - Lateral Shuffles (2 x 10m each side) - Lateral Shuffle to 20m Sprint ( 2 each side) - Agility Drill: Cones at 5 and 10m, then 30m sprint (3 reps with max rest) --Fitness - Down at 10m and 20m (behind line/cone) - Rolling 30s timer (took me 17s to complete, so 13s rest then go again) - Go until you can't complete within 30s (Up to a maximum of 10 reps) - 3 sets after max rest A few little bits missed out here; if you like the look of this - you can access workouts like these (and more) within my coaching app. If you want to hear more info... Build Armour...Rugby Player Essentials Sets/Reps/Durations: Curls/Lat Raises/Extensions/Flys… 2-3 sets of 8-15 reps is that golden zone Isometrics (neck bridges)... Challenging sets of 30s Forward or back...armour is important We talk about "useless weight" but this is far from it The areas that get padded up by professionals, with actual padding...we can do a decent job of that ourselves with muscle Less direct impact of bone and tendon feels a lot better And we can also get some performance benefit from it too, that tissue can be recruited to produce force. Reducing Rugby Players Injuries This is something close to my heart, as it will be for many. Here are extra exercises I add in (ontop of my normal strength work) specifically for Rugby Players: Hamstrings: - Assisted Nordics - Seated Hamstring Curl (1 up 2 down eccentric overload) - Hamstring Bridges Neck: - Front/Back Bridges - Plate Extensions/flexions - Band (Rotation, flexion, extension, isometrics) Adductors: - Cossack Squats - Adductor Machine - Copenhagen's Less time injured = more time progressing and nailing your Rugby...it's the ultimate progress killer.
